Wednesday (Sept 4th):

3000m row

Total time: 12 minutes

Thursday (Sept 5th):

2.3m run Hill and speed interval run (varying speeds and inclines)

Total time: 22 minutes.

Sunday (Sept 8th):

10 burpees
10 KB Swings
10 pushups
9 burpees
9 KB Swings
9 pushups

......continue til one burpee, one KB Swing and one pushup. Followed by: 55 "KB Around the Worlds", 55 KB Deadlifts and 55 KB adductor squats.

Time: 16 minutes.

Monday (Sept 9th):

3 rounds for time:

800m run
30 pullups
30 KB Swings

Time: 20 minutes. Followed by:

1m run Hill and speed interval run (varying speeds and inclines)

Time: 10 minutes. Total time: 30 minutes.

Wednesday (Sept 11th):

1500m row
100 KB Swings
100 sit ups
1500m row

Total time: 18 minutes.

Thursday (Sept 12th):

2.3m run Hill and speed interval run (varying speeds and inclines)

Total time: 20 minutes.

Back to Starting Strength this week:

Mon:
Squat (3x5) = 95 lbs
Bench (3x5) = 85 lbs
Deadlift (1x5) = 95 lbs

Tue:
Run 3k untimed

Wed:
Squat (3x5) = 105 lbs
Press (3x5) = 65 lbs
Deadlift (1x5) = 115 lbs

Thu:
Run 3k untimed

Today:
Squat (3x5) = 115 lbs
Bench (3x5) = 95 lbs
Deadlift (1x5) = 135 lbs

Friday
5km Sunset run - Dartmouth NS - 36:34. Wife was mad becaue, even though she is a better runner than me and ran with me the whole time, I urged ahead at the end to finish a step ahead of her. It is official, I have beaten my runner wife in a race. The weather was wet, the forecast had been calling for 40-50mm of rain during. I don't think we were far off, but during the race, the rain tapered off. The heavy stuff came just before.

Saturday
Sunrise 10km - 1:23. This is the longest I have ever ran at once. I wanted to finish in 1:20, but what can you do. A slight complained, because of the way the courses were set up, there were only a few mile markers. I was using a watch to time my pace instead of a GPS and this really through my time off. I thought I was on pace for what I wanted, but then would be km back.

Then I went to the gym right after since I had to wait for my wife to finish her marathon.

Deadlifts: 2X500, 1X500
Low Cable Rows" 12,8,6, (Can't remember the weights for these ones, 4X255
Pull ups 3X2. I pulled a muscle a week ago while deadlifting. Pull ups bothers it, but not deadlifts for some reason. Superset with face pulls 3X30X37.5
BB Rows: 3X4X225,245,275
Straight bar curls: 8X80,5X90,100.
DB Curls: 6X45,5X50
Rope pully curls: 5Xsomething.

Highlights of the day, running 10km and still pulling 500lbs. Having some decent size guys ask me how I got my deadlift where it was. I didn't have the heart to tell them that I could have pulled more, but was still really fatigued from the run.

And now, back to vacation.

I'm pretty sure Shawshank is the fastest 10k runner I know that can deadlift 500 lbs after a race!

A couple runs this weekend, both of which were with a friend (beats the iPod any day).

Saturday:
5k = 37:26
avg pace 7:29/km

Today:
11k = 1:02:02
avg pace 5:38/km

Think I'll be lifting 155 lbs for my deadlift tomorrow.

Monday Took me a while to find the gym, first Goodlife I found was a woman's only. Then had to find my way around to another one.

Squats: 5X315,3X365,3X385,1X405,1X425,1X435
SLDL: 3X3X225 - Pulled lat muscle was bothering me and wouldn't let me go heavier, as well as still being tight from Saturday.
Hack Squat: 3X5X180,250,250
Single Leg Curl: 3X12X70,80,90
Lying Curls: 3X12X155,175,185
Planks: 3Xfailure
Russians twists,
Hanging leg raises.

Chinups, pushups, "Elbows to knees", KB "Cannonball presses", KB "Russian Twists", Tricep dips. pullups.

Total time: 16 minutes.

Sunday (Sept 15th):

29 km bike ride (mostly trails w/some street....lots of hills :(( )
100 push ups
50 pull ups

Total time: 2 hours

Monday (Sept 16th):

Insanity (The Asylum) "Relief" - 23 minutes.

Tuesday (Sept 17th):

3m/4.8km Hill and speed interval run (varying speed and inclines)

Total time - 25 minutes.

BB Row: 3X4X275
DB Rows:8,5,3X115,130,150 (PR on the last set, largely in part because this gym actually had DB beyond 120lbs)
DB Curl:3X5X40,50,55
BB Curl: 3X5X90
Shrugs: 2X6X150db
Grenade ball cable upright row: 2X5X30/side. A grenade ball is a cable attachment about the size of a softball. It really works on the grip strength.

I am just a little over a week out from my next strongman competition. I am on vacation right now, so trying to find decent gyms has been a bit of a pain and required some planning ahead. As well, getting day passes adds up fast. In the last week I have spent 50 bucks on them. And this is going to the gym conservatively.

I took a week off for a lower back blowout (I have bulging discs that come and go). Don't get old, I don't recommend it at all. I'm probably going to do chest, shoulders and tris. It is also my day for a dirty meal. I allow myself one meal a week to eat whatever I want (except fast food). I am going to eat like a champ post-workout. #boom

I had ribs and wigs, salad and a couple loaves of bread at East Side Mario's then to Dairy Queen for a peanut butter/fudge sundae.
